What Does 140g of Protein a Day Look Like? (No Food Scale)

A normal day of real food that lands at about 140 grams of protein, using four simple anchors and your hand instead of a scale.

140 grams of protein a day looks like four anchors: about 40 g at breakfast, a palm of protein (about 30 g) at lunch, one real protein snack (about 25 g), and about 40 g at dinner, with the small stuff like milk in your coffee covering the rest. No weighing, no app required.

If you've been training for years and still aren't seeing it, this is usually the piece that's missing. Not more cardio. Not a cleaner diet. Protein. Most people who train hard are eating less of it than they think, and I know that because I coached nutrition for two years before I tracked my own. I was sixty grams short most days.

Is 140 grams of protein the right number for me?

140 is a round number that lands close for a lot of people. Your own target is roughly your goal body weight in pounds, as grams of protein a day. Goal weight of 130? Aim for about 130 g. 180? About 180 g. Round it, don't agonise.

Close every day beats perfect on Tuesday. Consistency is what moves this, not precision.

How do I measure protein without a food scale?

Your hand is the scale. A palm-sized portion of cooked meat, fish or poultry, about the size and thickness of your palm with no fingers, is roughly 25 to 30 grams of protein.

Your palm, not mine. Bigger hands, bigger portions, and that's the point: it scales with you. That's the only measurement you need here. For the full method, see [the hand portion method](/blog/hand-portion-method-build-a-balanced-meal).

What are the four protein anchors?

Hit these four every day and you land close to your number without counting a thing.

    1. Breakfast: about 40 g. This is the meal most people lose. Oats and fruit on their own is a lovely breakfast with about 5 grams of protein in it. Make the oats with protein milk, stir in Greek yogurt, put an egg on the side, or have a shake if mornings are chaos, and you start the day already a quarter of the way there.
    2. Every meal gets a palm: about 30 g. Lunch and dinner both. A palm of chicken, beef, fish, tofu, whatever you actually eat. Not a sprinkle of cheese on your greens. A palm.
    3. One snack that's actually protein: about 25 g. Not a granola bar pretending to be one. Cottage cheese, a tin of tuna, a shake, leftover chicken. In perimenopause, plan this as a real fourth meal rather than a grab-and-go snack.
    4. Dinner: about 40 g. This is the meal you already do well, so leave it alone. Most people already eat a palm and a half at dinner. Don't optimise it. Go fix breakfast instead.

Forty, thirty, twenty five, forty. That's 135, and the small stuff, the milk in your coffee, the cheese on your lunch, gets you the rest.

What does a 140g protein day look like?

    Real food, nothing special.

    | Meal | What it looks like | Protein | |---|---|---| | Breakfast | Oats made with protein milk, Greek yogurt stirred in, kiwi on top, an egg and whites on the side | about 40 g | | Lunch | A palm of chicken on whatever you were having anyway: greens, rice, a wrap | about 30 g | | Fourth meal | A cup of cottage cheese, or a shake, or a tin of tuna with crackers | about 25 g | | Dinner | A palm and a half of salmon, beef or chicken, with the usual sides | about 40 g | | The small stuff | Milk in your coffee, cheese on lunch, an extra egg somewhere | about 5 to 10 g | | Total | | about 140 g |

If you don't eat meat, the tofu, eggs, dairy and shake rows do the same job. Plant proteins like lentils and beans are lower per cup, so they need a bigger portion or a shake alongside.

How much protein is in everyday foods?

All give or take. Brands and cuts vary. Close is the goal.

    | Food | Protein | |---|---| | One egg | about 6 g | | Plain Greek yogurt, 1 cup | about 20 g | | Cottage cheese, 1 cup | about 25 g | | Chicken or turkey breast, 1 palm cooked | about 30 g | | Ground beef, 1 palm cooked | about 28 g | | Salmon or white fish, 1 palm cooked | about 25 g | | Tin of tuna | about 25 g | | Whey or plant protein shake, 1 scoop | about 20 to 25 g | | Firm tofu, 1 cup | about 20 g | | Edamame, 1 cup | about 18 g | | Lentils or beans, 1 cup cooked | about 15 to 18 g | | Most protein bars | about 15 to 20 g | | Jerky, a small bag | about 10 to 15 g | | Milk, 1 cup | about 8 g | | Cheese, a thumb-sized piece | about 7 g | | Peanut butter, 2 tbsp | about 7 g (mostly fat, count it as fat) | | Oats, 1 cup cooked | about 5 g |

Why do people fall short on protein?

Three things quietly keep people short:

    • The healthy breakfast with no protein in it. Oats and fruit on their own, a smoothie with no yogurt or powder. Lovely food, five grams of protein. The oats are fine, they just need company.
    • Counting nuts and peanut butter as protein. They're mostly fat. Enjoy them, just don't let them stand in for a palm. (More on this in [health halo foods](/blog/health-halo-foods-marketing-vs-macros).)
    • Saving it all for dinner. You can't fit 100 grams into one meal comfortably, so the day ends short every time. Spread it across the four anchors.

What should I do this week?

    • Pick the anchor you're worst at. For most people it's breakfast.
    • Fix only that one for seven days. Don't touch anything else.
    • Then add the protein snack. That's it.

    Quick answers

How can I get 140 grams of protein a day? Use four anchors: about 40 g at breakfast, a palm (about 30 g) at lunch, one real protein snack (about 25 g) and about 40 g at dinner.

How much protein is in a palm of chicken? A palm-sized portion of cooked chicken breast is about 30 g of protein.

Is 140 grams of protein too much? It depends on your goal weight. A good target is roughly your goal body weight in pounds as grams of protein a day.

What's the easiest meal to add protein to? Breakfast. It's the meal most people lose, and fixing it gets you a quarter of the way there before the day starts.
